What Is FTP in Cycling and How Do You Train With It
If you've spent any time looking into structured cycling training, you've seen the acronym. FTP — Functional Threshold Power — comes up constantly. Training apps ask you to set it. Coaches reference it. Other riders compare theirs like it's a competition in itself.
But what it actually means, and more importantly what you're supposed to do with it, is less often explained well.
FTP is the highest average power output you can sustain for approximately one hour, is the point where your LT2 is, LT2 is the point where lactate production equals lactate clearance. On average, this occurs around 4 mmol/L. But that's a population average — individually, the maximum lactate steady state can be significantly lower or higher. FTP is expressed in watts and used as the anchor for all of your training zones. Get it right and your training is calibrated to your actual physiology. Get it wrong — which is very common — and you end up training too hard on easy days, not hard enough on hard days, and wondering why you're not improving.
Why FTP Matters More Than Your Raw Watts
The number itself isn't the point. How it relates to your body weight and your training zones is.
Two cyclists can both have an FTP of 250 watts. One weighs 65kg, the other 80kg. Their power-to-weight ratio (what actually determines how fast you go uphill) is completely different. So when someone tells you their FTP, that number alone tells you almost nothing without context.
What FTP does do well is give you a personal reference point that doesn't depend on external conditions. It doesn't matter if the road was windy or you were tired — your FTP anchors your training to what your body can actually do on a given day, in a given training phase.
It also changes. That's the whole point of training. A well-designed program should push your FTP upward over months, which is why coaches test it periodically — not to give you a number to be proud of, but to make sure your training zones stay accurate as your fitness develops.
How to Test Your FTP
There are a few common approaches, none of them particularly enjoyable.
The 20-minute test. Warm up thoroughly, then ride as hard as you can sustain for 20 minutes. Take 95% of that average power — the 5% discount accounts for the fact that you'd pace slightly differently over a full hour. The result is your FTP estimate. This is the most widely used protocol.
The ramp test. Start easy and increase power by a fixed amount every minute until you can no longer hold the target. Your FTP is estimated at roughly 75% of the maximum power you achieved before failure. It's shorter and less psychologically brutal than the 20-minute effort, which is why many training apps prefer it. It can slightly overestimate FTP for some riders.
Critical Power + W Prime: The standard protocol uses efforts of 3, 5, and 12 minutes, all fully maximal. Some coaches add a 20-minute effort for a fourth data point. Critical Power is continuously updated with every ride as new maximal efforts feed the curve — so it evolves in real time as your fitness develops. Platforms like WKO5 automate this completely.
AI-powered continuous estimation (WKO5 and beyond): WKO5 uses its Power Duration Model V2 to derive what it calls mFTP — modelled FTP — by reading the plateau point on your power-duration curve, which represents the highest power a rider can maintain in a quasi-steady state without fatiguing. No single test day needed. The Power Duration Curve in WKO5 aggregates your best performances across all durations — from 5-second sprints to multi-hour efforts — and plots them to build a model of your theoretical power capabilities even for durations you haven't explicitly tested.
Lactate testing: this is what pro teams actually do in the field. Every year WorldTour riders test their blood lactate. The most practical field protocol uses a steady climb — the rider starts at a set point and rides hard to the top, where the coach is waiting with a lancet and a portable analyzer. The rider stops, the coach pricks the earlobe, and the result is read in seconds.
A few things that affect your test result regardless of fitness: pacing too hard in the first few minutes, testing when you're tired or ill, insufficient warmup, testing on an unfamiliar climb or environment, or simply not knowing how to suffer at a controlled pace. This is one reason a coach is useful around testing — they help you get an accurate result, not just a result.
Training Zones Built From FTP
Once you have your FTP, everything else in structured training follows from it. Most coaches and platforms use a five or seven-zone model. Here's the five-zone version, which is what most cyclists work with:
Zone 1 — Recovery (under 55% of FTP): Active recovery. Used on easy days and cool-downs. Should feel almost trivially easy.
Zone 2 — Endurance (56–75% of FTP): The aerobic foundation. Where you build the engine. Most of your training volume should live here. It should feel sustainable for hours — conversational pace, no strain.
Zone 3 — Tempo (76–90% of FTP): Comfortably hard. You can sustain it but you're working. Useful for building aerobic capacity and muscular endurance. Often overused by amateur cyclists who spend too much time here at the expense of real Zone 2 and real Zone 4-5 work.
Zone 4 — Threshold (91–105% of FTP): This is the zone that directly targets your FTP. Hard, sustainable for 20–40 minutes in a structured effort, deeply uncomfortable by the end. Intervals in this zone are what raise your threshold over time.
Zone 5 — VO2 Max (106–120% of FTP): Short, maximal efforts. 3 to 8 minutes. Very high intensity. Used in targeted blocks to develop top-end aerobic capacity.
The most common amateur mistake is spending most training time in Zone 3 — too hard to be a true aerobic session, not hard enough to drive meaningful threshold adaptation. It's the intensity trap. You feel like you're working, but the training stimulus isn't pointing at anything specific.
How to Actually Improve Your FTP
FTP improves when you give your body a reason to adapt and enough recovery to actually do it. That sounds simple. The execution is where most self-coached athletes go wrong.
Build your aerobic base first. If your Zone 2 foundation is weak, threshold intervals sit on sand. The biggest FTP gains often come not from hammering Zone 4 sessions but from months of consistent, honest Zone 2 riding that builds the aerobic engine those intervals run on.
Add threshold work progressively. Once your base is in place, structured threshold intervals — 3×8 minutes, 2x20 minutes, 3x15 minutes, or similar — directly target FTP improvement. Start with less than you think you need. The adaptation comes from consistency over weeks, not from one brutal session.
Recover properly. Hard sessions only produce adaptation if the body has time and resources to rebuild. Skipping recovery weeks, sleeping poorly, or piling stress on stress stalls progress no matter how well the sessions are designed.
Retest every 6 to 8 weeks. As your fitness develops, your zones drift out of calibration. A coach will periodically retest you and adjust your zones accordingly, with actual tools this can be made by analyzing your training sessions on Training Peaks, WKO5 or a similar platform to measure your lactate levels during intervals sesions— this is one of the things that makes coached training so much more precise than self-directed training.
FTP and Coaching
Knowing your FTP is useful. Training intelligently around it is the actual skill.
Most cyclists who self-train either ignore power zones entirely or obsess over the FTP number while training in the same two or three zones regardless. A good coach uses FTP as one data point inside a broader picture — alongside heart rate, perceived effort, sleep quality, life stress, and how you're actually responding to the training load.
